Total Distance: 1200 yards
4 × 50 yards easy freestyle
Swim at a relaxed, steady pace.
Focus on smooth breathing, a relaxed kick, and controlled strokes.
Rest 20–30 seconds between each 50-yard repeat.
4 × 50 yards freestyle
Swim the first 25 yards easily.
Increase to a moderate pace for the second 25 yards.
Increase your speed without rushing your stroke or holding your breath.
Rest 20 seconds between each 50-yard repeat.
4 × 100 yards steady freestyle
Swim at a pace you feel you could maintain for the entire set.
Start the first 100 conservatively rather than trying to swim it quickly.
Maintain a steady breathing rhythm and try to keep your stroke smooth as you become tired.
Approach each wall under control and push off in a streamlined position.
Rest 25–30 seconds between each 100-yard repeat.
4 × 50 yards freestyle
Swim the first 25 yards at a strong but controlled pace.
Swim the second 25 yards easily.
The faster length should feel noticeably quicker than your normal pace without becoming an all-out sprint.
Use the easy length to recover while continuing to swim smoothly.
Rest 25–30 seconds between each 50-yard repeat.
4 × 50 yards very easy swimming
Allow your breathing and heart rate to settle.
Finish with relaxed, smooth strokes.
Rest briefly between each 50-yard repeat as needed.
This workout can be repeated until the 100-yard repeats feel manageable and you can complete the faster swimming without losing control of your breathing or stroke.
