Total Distance: 1,600 yards
4 × 50 yards easy freestyle
Swim at a relaxed, steady pace.
Focus on smooth breathing, controlled strokes, and consistent turns.
Rest 20–30 seconds between each 50-yard repeat.
4 × 50 yards freestyle
Swim the first 25 yards easily.
Increase to a moderate pace for the second 25 yards.
Make the change in speed smoothly without rushing your stroke.
Rest 20 seconds between each 50-yard repeat.
4 × 100 yards steady freestyle
Swim at a moderate, sustainable pace.
Try to keep all four repeats similar in pace and effort.
Maintain a regular breathing rhythm and controlled turns as you become tired.
Rest 25–30 seconds between each 100-yard repeat.
2 × 200 yards steady freestyle
Start each 200 conservatively and settle into a consistent rhythm.
Maintain approximately the same pace and effort throughout all eight lengths.
Focus on keeping your stroke, breathing, turns, and push-offs controlled through the final length.
Rest 35–45 seconds between each 200-yard repeat.
4 × 50 yards freestyle
Swim the first 25 yards at a strong but controlled pace.
Swim the second 25 yards easily.
Focus on maintaining good technique during the faster length even though you are already tired.
Rest 25–30 seconds between each 50-yard repeat.
4 × 50 yards very easy swimming
Allow your breathing and heart rate to settle.
Finish with relaxed, smooth strokes.
Rest briefly between each 50-yard repeat as needed.
