4 × 50 yards easy freestyle
Swim at a relaxed, steady pace.
Focus on smooth breathing, relaxed strokes, and controlled turns.
Rest 20–30 seconds between each 50-yard repeat.
4 × 50 yards freestyle
Begin each 50 at an easy pace.
Gradually increase your speed through the second 25 yards.
Finish each repeat at a strong but controlled pace without sprinting.
Rest 25–30 seconds between each 50-yard repeat.
8 × 25 yards fast freestyle
Swim faster than your normal training pace while keeping your stroke controlled.
Focus on strong, purposeful strokes and a steady kick.
Avoid rushing your stroke or holding your breath.
If your technique begins to break down, reduce your speed slightly.
Rest 30–40 seconds between each 25-yard repeat.
4 × 100 yards freestyle
Swim the first 25 yards at a strong but controlled pace.
Settle into a steady, moderate pace for the remaining 75 yards.
Use the change in pace to practice recovering while you continue swimming.
Maintain a regular breathing rhythm and controlled turns throughout the repeat.
Rest 25–30 seconds between each 100-yard repeat.
4 × 50 yards very easy swimming
Allow your breathing and heart rate to settle.
Finish with relaxed, smooth strokes.
Rest briefly between each 50-yard repeat as needed.
This workout can be repeated until the faster swimming feels controlled and you can settle back into a steady pace without needing excessive rest or losing your breathing rhythm or stroke.
